Across cultures and throughout history, people have turned first to the kitchen—not the pharmacy—for everyday healing and health. Traditional cuisines from India, the Mediterranean, Latin America, and East Asia rely on herbs and spices not only to enhance flavor but also to soothe digestion, support circulation, calm the mind, and help the body adapt to stress. Modern research is now catching up to this traditional wisdom, showing that many common culinary herbs contain concentrated plant compounds that can positively influence blood sugar, cholesterol, inflammation, and even mood when used regularly in meals.1,2
This article teaches you about ten everyday herbs and spices—likely already in your pantry—that have been studied in clinical or experimental research and shown to provide meaningful health benefits. The goal is not to turn dinner into a prescription but to help you use familiar ingredients more intentionally so every bite does a little more to support your long-term health.
Basil for mood and antioxidant support
Culinary sweet basil (Ocimum basilicum) is rich in phenolic compounds and flavonoids that have antioxidant and anti-inflammatory activity in experimental and early human research. These compounds may help reduce oxidative stress and support healthy blood vessel and brain function when basil is consumed regularly as part of a plant-rich diet.3,4
Practical tip: Use fresh basil generously in salads, pesto, tomato sauces, and vegetable dishes, and stir it in at the end of cooking or just before serving to preserve its delicate aroma and beneficial compounds.
Cayenne pepper for metabolic and appetite support
Cayenne pepper (Capsicum annuum) contains capsaicin, a compound that gives it heat and influences how the body handles energy and appetite. Regularly eating capsaicin-containing foods is associated with a modest increase in energy expenditure and fat burning. Some controlled feeding studies report that adding cayenne or capsaicin to meals can slightly reduce subsequent calorie intake by increasing feelings of fullness. Large population studies have also linked frequent chili pepper consumption to lower all-cause and cardiovascular mortality.5-7
Practical tip: In cooking, a small pinch of cayenne can be added to soups, stews, chili, beans, marinades, eggs, or dark chocolate to introduce gentle heat and potentially support satiety and metabolic rate as part of an overall healthy diet.
Cayenne pepper is part of my cold and flu killer broth. Although it’s not cayenne pepper, another pepper I like is serrano chilis, which I add to my Refreshing Watermelon Soup recipe for a little heat and additional antioxidants.
Cinnamon for blood sugar and metabolic health
Cinnamon has been evaluated in multiple randomized trials and meta-analyses for its impact on blood sugar. An updated meta-analysis of 24 randomized controlled trials reported that cinnamon supplementation significantly promoted healthy blood sugar levels, insulin, and hemoglobin A1C compared with people not taking cinnamon. Another meta-analysis of 10 trials found that cinnamon supported healthy fasting plasma glucose and lipids, including total cholesterol, LDL cholesterol, triglycerides, and HDL cholesterol.1,2,8
Practical tip: Sprinkle cinnamon on oatmeal, yogurt, or fruit, or use it in coffee or tea instead of sugar for added flavor and potential metabolic benefits. I also add this to my morning smoothie, and it’s part of my cold and flu killer broth.
Coriander for blood sugar and cholesterol support
Coriander (Coriandrum sativum) seeds, usually used as dried seeds in cooking, have been studied for their effects on blood sugar and lipids. Experimental and small clinical trials report that coriander preparations can help lower fasting blood glucose and improve cholesterol and triglyceride levels, likely through antioxidant and insulin-sensitizing mechanisms.9-11
Practical tip: Use ground coriander in curries, lentil dishes, and roasted vegetables, or add crushed seeds to marinades and dressings for a warm, citrusy flavor.
Garlic for cardiovascular and blood pressure benefits
Garlic (Allium sativum) has been extensively studied for its ability to support healthy blood pressure within the normal range. A meta-analysis of randomized controlled trials found that garlic supplements reduced systolic blood pressure by about 4 to 9 mm Hg and diastolic blood pressure by about 3 mm Hg compared with controls. Another updated meta-analysis reported an average reduction of about 8 mm Hg systolic and 4 mm Hg diastolic blood pressure in people taking garlic extracts compared with a placebo.12-15
Practical tip: Use fresh garlic generously in sautés, roasted vegetables, salad dressings, and marinades; lightly crush or chop it, then let it sit for a few minutes before cooking to maximize the formation of beneficial compounds. I add a liberal amount to my Billie Elliot pasta recipe, and it’s part of my cold and flu killer broth.
Ginger for nausea and inflammation support
Ginger is well known for helping with nausea, and randomized trials support this traditional use. Clinical studies have shown that ginger can reduce nausea and vomiting in pregnancy and after surgery when compared with a placebo, without increasing adverse events. Ginger also contains bioactive compounds with anti-inflammatory and antioxidant activity, and some trials suggest benefits for pain and function in osteoarthritis, although the evidence is more limited than for turmeric.
Practical tip: Make ginger tea by steeping fresh sliced ginger in hot water, add it to stir-fries or smoothies, or combine it with lemon in marinades and dressings.
Paprika carotenoids for antioxidant and bone support
Paprika (made from dried Capsicum annuum peppers) is rich in carotenoids such as capsanthin, β‑carotene, β‑cryptoxanthin, and zeaxanthin, which act as antioxidants and some of which serve as provitamin A. A human study showed that carotenoids from paprika oleoresin are absorbed and incorporated into plasma, indicating that paprika can meaningfully contribute to carotenoid status.16-18
Practical tip: Use sweet or smoked paprika on roasted vegetables, eggs, stews, and poultry and fish rubs; combining paprika with a bit of fat (olive oil, avocado, nuts) helps improve carotenoid absorption. I also add this to my morning smoothie.
Oregano for antioxidant and immune support
Oregano (Origanum vulgare) is rich in phenolic compounds and essential oils that exhibit strong antioxidant and anti-inflammatory activity in experimental and human settings. In a randomized trial in military recruits, 500 mg of oregano significantly increased antioxidant enzyme activity and total antioxidant capacity and reduced markers of muscle damage after intense exercise compared with placebo, suggesting a role in recovery from physical stress. Other work with oregano species shows suppression of inflammatory mediators such as IL-6 and inducible nitric oxide synthase in immune cells.19-21
Practical tip: Use dried or fresh oregano liberally in tomato sauces, salad dressings, roasted vegetables, and on poultry or fish; adding it near the end of cooking helps preserve its aroma and phenolic compounds.
Thyme for natural antimicrobial support
Thyme (Thymus vulgaris) contains essential oil rich in thymol and carvacrol, compounds with well-characterized antibacterial and antifungal activity. In vitro studies show thyme essential oil strongly inhibits the growth of multiple bacterial strains, including Staphylococcus, Enterococcus, Escherichia, and Pseudomonas species. Other work demonstrates that thyme oil vapors inhibit Haemophilus influenzae, Streptococcus pyogenes, and Staphylococcus aureus, supporting its traditional use in supporting upper respiratory health.22-26
Thyme’s antimicrobial properties appear to extend to biofilms, which are communities of microbes that are often harder to eradicate. Experimental models show thyme essential oil can both kill planktonic bacteria and disrupt biofilm formation, and that it may act synergistically with certain antibiotics to enhance their antibacterial effect.24,27-29
Practical tip: In everyday cooking, use thyme in soups, stews, roasted vegetables, and poultry or fish dishes; regularly including culinary amounts may help you benefit from its antimicrobial and antioxidant compounds as part of an overall healthy diet.
Turmeric for healthy inflammation balance and joints
Turmeric (Curcuma longa) and its main compound, curcumin, have been studied for their effects on pain and joint function. A systematic review of 10 randomized controlled trials found that turmeric extracts promoted healthy pain levels and physical function compared with placebo, and in three trials performed about as well as other remedies, with no significant adverse events reported. Other meta-analyses suggest turmeric/curcumin can beneficially influence markers of inflammation and oxidative stress in adults.2,30,31 Turmeric has also been studied for its cardiovascular benefits.
Practical tip: Add turmeric to soups, lentils (also a good source of iron), stir-fries, and scrambled eggs, and pair it with black pepper and a bit of fat (such as olive oil) to enhance absorption. I also add this to my morning smoothie.
How to put this into practice
Here are simple ways to start getting more of these herbs into your daily routine. Aim to include at least one of these spices in one or two meals per day.
